The Three Twilights, and When to Go Out
Sunrise is not a moment. It is a sequence of named phases, each defined by exactly how far the sun sits below the horizon, and each with a measurably different amount of light in it.
Knowing the phases is useful for two reasons: they tell you when to go outside, and they explain why the light at 6:15 does something to you that the light at 8:00 does not.
Astronomical twilight: 18° to 12° below
The first detectable change. The sun is between eighteen and twelve degrees below the horizon and the sky is only marginally lighter than full night — enough to wash out the faintest stars, not enough to see by.
For most purposes this is still night. Astronomers care because it marks the end of properly dark sky; nobody else notices it happening.
Nautical twilight: 12° to 6° below
The horizon becomes distinguishable from the sky, which is where the name comes from — this is the window in which a navigator could take a sighting against both the stars and the horizon line.
The sky turns a deep, saturated blue. Shapes are visible; colour is not. Illuminance is still very low, on the order of a few lux.
Civil twilight: 6° below to sunrise
The practically useful phase, and the one most people mean by dawn. There is enough light to carry out ordinary outdoor activity without artificial lighting.
Within it sits the blue hour, when the sky is a strong even blue and the scattering has not yet shifted toward warm. Illuminance climbs steeply across this window — from roughly 3 lux at the start toward several hundred by sunrise.
That range matters. Even the dim end of civil twilight is comparable to a candlelit room, and the bright end already exceeds most indoor lighting.
Sunrise and the golden hour
The sun's upper edge touches the horizon. Because the atmosphere refracts light, the sun is geometrically still below the horizon when you first see it — you are looking at an image bent over the edge of the Earth.
The sun then climbs at roughly one degree every four minutes, which is why the golden hour is short and why it is shorter near the equator and longer at high latitudes.
The warmth of the colour is Rayleigh scattering. Low sun means a long path through the atmosphere, short wavelengths are scattered away, and what reaches you is the red and orange remainder — the same mechanism that makes the daytime sky blue, observed from the other end.
The numbers that matter for the practice
Here is where the phases stop being trivia.
Outdoor illuminance shortly after sunrise runs into the thousands of lux even under cloud. Full daylight reaches tens of thousands. A well-lit indoor room is typically a few hundred, and often closer to a hundred.
The gap between indoors and outdoors is therefore not a matter of degree — it is one or two orders of magnitude, and your eye conceals it because it adapts.
Morning light is the strongest available anchor for circadian timing, and the receptors involved respond to intensity and to short wavelengths. Which means the difference between sitting by a window and standing outside is large in the only unit that matters here, even though both feel like "getting some light".
The practice
Make a cup and take it outside, not to a window. Aim to be out during civil twilight or the first half hour after sunrise.
Ten to twenty minutes is the range usually suggested for circadian purposes, longer if it is heavily overcast, and there is no benefit to looking directly at the sun — the effect is about ambient light reaching the eye, not about staring at anything.
Two things worth doing while you are there. Watch the colour change, which happens faster than expected and is over within twenty minutes of the sun clearing the horizon. And notice how bright it is compared with the room you left — the contrast when you go back inside is the most direct evidence of the numbers above.
If you want an anchor for consistency, pick a phase rather than a clock time. Sunrise moves through the year by hours; civil twilight moves with it, and a practice pinned to the light rather than the clock stays in the same relationship to your body all year.
What this cannot do
Worth being clear, since morning routines attract large claims.
Morning light exposure has good evidence behind it for circadian phase and for winter low mood at clinical intensities. It is not a general-purpose intervention, and a cup of anything at dawn is not doing the work — the light is.
Cacao here is the reason you go outside and stay for fifteen minutes rather than three, which is a genuine contribution and a modest one. If you would go and stand outside without it, you do not need it.
